Congratulations to the girls of the Open 4x100m relay team on their outstanding achievement in taking first place in 2007 State Relay Championships. Not to be outdone by last years mens team who took out Open Shot Put and Discus titles they stepped up and gave the ‘youngsters’ a lesson in the sprint relay.

The mighty pocket rocket Ranell Hobson had an excellent start and ran a brilliant first bent, a slick handover to Kylie Strong who powered down the back straight to put the NSW Masters team in a commanding position before passing the baton to Roberta Thompson. Roberta’s bend run was near flawless and with the last change to Gianna Mogentale our girls were clearly in the lead, final run to line was one of true grit and determination with Gianna holding off the fast finishing Hills District and Asics West teams to win in 49.59 pipping Hills by one tenth of second.

By Vern Gambetta, Gambetta Sports Training Sys-tems The key to improving speed is a systematic and progressive ap-proach to speed development. Systematic refers to a structured approach, never losing sight of the specific objective: A FASTER

ATHLETE. My system of speed development, evolved over 33 years of coaching, is called the 3S Sy s t em® - Spo r t Spec i f i c Speed . In my system, speed is broken into its component parts-Straight Ahead Speed and Lateral Speed and Agility. Each of these broad components is devel-oped sequentially through detailed progressions. The system is also progressive. Each step in the progression must be mastered before attempting the next step. Over the years I have developed a number of prac-tical tips that will make your speed development program more effective. 1. Always prepare for each speed training session

with a thorough, active warm-up. 2. Eliminate distance running! It reduces explo-

siveness that compromises speed. If condition-ing is a concern, condition specifically for your sport. There are many ways to get in shape for explosive sports without doing slow, aerobic work which diminishes explosiveness.

3. When do you focus on speed development? It should be at a time when your body is in a non-fatigued state. Therefore, plan your speed development emphasis at the start of the workout, following an easy workday or a day of complete rest.

4. For the very young, speed development work should be playful and game like. No formal drill work is required before the ages of 9-10. Eve-rything should be quick, short bursts with rapid changes of direction. Tag games and short re-lays are very effective.

5. Maximal strength and acceleration ability are closely related. Spend time developing maxi-mal strength through traditional means like squatting and utilizing derivatives of Olympic lifting movements.

6. Hip mobility is a key aspect of improving stride length and the ability to move laterally. This is best achieved through dynamic activities like hurdle walks.

7. Always stress correct mechanics. Relate the mechanics to the specific movements of your sport. Emphasize correct mechanics without making the athlete robotic. All for individual expression of each athlete.

8. Beware of a drill for the sake of having a drill! Each drill should be related to the "total ac-tion". No drill is an end unto itself. A drill

should always lead somewhere. Know why you are using a specific drill and where it fits into your entire training program.

9. Maximum speed is highly dependent on the optimum combination of stride length and stride frequency. Do not get caught up on de-veloping one to the exclusion of the other.

10. Optimum Speed is the goal. Speed that you can use and control in the game. Never lose sight of the "moment of truth". When you least expect it and are most fatigued, speed will be the deciding factor.

11. Speed is a motor task. You can learn to run faster through correct mechanics and situ-ational awareness. Correct arm action is very important in sprinting. In acceleration, arm action helps with force application. In maximal speed, the arm plays more of a role in balance.

12. Starting is extending ankle/knee/hip. This tri-ple extension is highly related to work done in the weight room.

13. Stopping is bending ankle/knee/hip. 14. Reaction can be improved by working on the

primary stimulus: auditory, visual or kines-thetic depending on the sport or the situation.

15. Assistance training (overspeed) methods de-velop specific strength to improve stride fre-quency as well as stride length.

16. Resistance training develops specific strength and improves acceleration.

17. Remember the 10% rule. Never add more than 10% of bodyweight to a sled. A corollary to this rule is that you should never slow the movement down for a particular distance more than 10% slower than the athlete's best time. Greater than 10% in resistance or time will change the dynamics of the movement and speed development will be negative.

18. Speed work demands a high level of motivation and concentration.

19. 6-8 reps is the optimum number for speed de-velopment work.

20. Vary speed training methods and intensity to avoid building a speed barrier.

21. In your session, develop speed before speed endurance (microcycle and macrocycle).

22. In a strength development program designed to improve speed, address postural needs first and foremost (The Core). Strength to stabilize the trunk is essential. It provides a strong pil-lar through which the limbs may transfer forces essential to improving sprint mechanics.

The NSW Masters Womens Athletics team trav-elled to SOPAC on the weekend of 17th and 18th of November to compete in the NSW State Relay Championships. Little did they know what awaited them on the Sunday…. However, the Championships started on the Saturday, so lets begin there. First up was the 4 x 800m 160+ event which was won by our team consisting of Cris, Jen and the two Sues. They ran the good time of 10:21.03 in winning by 3 seconds from UTS. Its always a good thing when the meet starts with a Gold medal. Whilst this was happening, the other girls, Lyn-ette, Sue, Kylie and Ranell, were fighting out the Open Long Jump relay. When the dust (or should that be sand) had settled, they had fin-ished in 6th place, not bad for Open competi-tion. Amazingly, they were only 8 cm out of a medal and 29 cm from the title! So, out of the sandpits and onto the track for the shorter sprint relays. There were 2 of the 4 x 200m flavoured relays for the 120+ and 160+ age groups to finish the day and we had 2 teams in each. They col-lected 2 firsts and a bronze and 4th position to end the day on a high. So onto Sunday’s races and it is here that his-tory was made. The first event was the Open Womens 4 x 100m relay. Running for Masters was Ranell, Kylie, Roberta and Gianna. An official was heard to remark that we needed a 150m head start to get close to the Open girls. He was promptly trampled by 4 angry blue uniforms. Well, as history shows, the girls romped home in first place, easily accounting for generation X (or is that Y now?) by a clear 0.10 of a second. The crowd went wild and the team went crazy

(a shorter trip than the actual race). Many pho-tos were taken, some can be shown officially, most unofficially. Icing on the cake was the es-tablishment of a new NSW Masters Record for the run. The same team headed into the 160+ relay chock full of confidence, however during the race they forgot one important thing – the ba-ton. It went about 100m, did a u-turn on the ground, and Ranell walked it back to hand it to the official. Much mirth was enjoyed in the grandstands by the ‘better halves’ of the team. The great news was that we had 2 teams in this event and that they romped home to claim gold for the Masters ! A terrific result for all concerned. The long weekend of racing was finished off with a 4 x 200m 120+ and most sadistically of all a 4 x 400m 160+ last thing on Sunday af-ternoon to really send everyone home for seri-ous massage therapy (or to Paddys Pub for a well earned snackeroo). Once again our girls showed their staying power by winning gold and silver medals in the 4 x 200m and another gold in the 4 x 400m. It was a wonderful weekend of racing. There were some fantastic results and each and every member of the Masters team should be very proud of what they achieved. The great news is that it is only November, so by the time Blacktown rolls around in April, they will all be flying, if the results here are anything to go by. Masters is all about having fun and enjoying yourself whilst keeping fit at the same time. The way the girls portrayed themselves was an absolute credit to themselves and the sport they love. Except of course those 4 crazy girls who lost the plot for about 30 minutes on Sunday as shown below…… I suggest public flogging (with a very light brush)….

Entries Open for 2008 Nationals By Simon Butler-White

A steady stream of online entries is coming in from athletes for the AMA national championships, to be held at Blacktown Olympic Park from March 21-24.

More than 500 athletes from around Australia and New Zealand are expected to compete at the championships, which were last held in Sydney in 2001.

The online entry facility can be found is on the newly designed NSW Masters website, which has been up and running since December thanks to lots of hard work by NSW Masters Athletics presi-dent Mark Johnson, who heads the organising committee for the 2008 national championships.

“This is the sixth time the AMA nationals have been held in Sydney and the first time the event will be hosted by Blacktown Olympic Park, previ-ous events having been held at Hensley Field, E.S. Marks, Homebush and Bankstown,” says Mark.

“Blacktown is one of the crop of new tracks built for the 2000 Olympics and was recently refur-bished with a new grandstand. In addition, the

track has good outside arena facilities for throw-ing events.

“A full range of events will be offered including walks, cross-country and multi-events. The meet will be run in conjunction with Athletics NSW and we look forward to a well-run championships, which also has social events, such as a dinner/dance on Easter Sunday, plus coaching and ath-lete forums.

“The national championships are a good place to meet other Masters athletes and develop friend-ships with people of similar interests. With the World Masters Games in Sydney in 2009, the 2008 nationals would be a good start for a prepa-ration for this event. We look forward to seeing as many Masters athletes as possible attending.”

The standout performance at this year’s 2008 NSW multi-event championships, held at Campbelltown on January 5 and 6, came from Norths’ Mark Ce-pak, who accomplished the rare feat of winning a medal in both the M45 pentathlon AND the Open decathlon.

Choosing to compete in both decathlon and pen-tathlon simultaneously meant Mark had a gruelling 10 events on the Sunday, including the impossibly high 110m hurdles – and then had to run TWO 1500m races almost back-to-back late on a very hot afternoon.

Mark claimed the bronze in the M45 pentathlon, behind last year’s winner, Parramatta’s Kevin Fisher, and Simon Butler-White; and earned a sec-ond bronze for his third place in the decathlon, be-hind the Hills District’s Michael Barber (a mere 26 years Mark’s junior) and Robert Broadhurst.

In the women’s heptathlon, the score of Gir-raween’s Lynette Smith (W35) of 2749 points is closing in on the 13-year-old Australian record of

2965 points, set by Peta Bird in 1996.

Degenerative Joints: The best foods and supplements to protect your joints from age-related degeneration

There’s good and bad news for veteran athletes. The good news is that, if training intensity can be maintained, age-related performance decrements are actually quite minimal; the bad news is that re-covery from hard training sessions takes longer, while the cumulative effects of normal ‘wear and tear’ and previous injuries are increasingly evident. As time goes by, joints tend to become less flexible, full-range movement more difficult and pain and stiffness ever more apparent. It is these mechanical limitations, more than anything else, which can scupper the best-laid plans of even the most deter-mined veteran athletes!

However, there are a number of nutritional strate-gies that can help to offset the inexorable decline in mobility and even accelerate recovery from injury.

Before we get down to nutritional nuts and bolts, it’s worth outlining some of the causes of joint de-generation and immobility. Basically, a joint exists whenever two bones meet. Many joints are freely moveable, allowing large ranges of movement; for example, the knees, ankles, hips, elbows and fin-gers. Others, such as those between the spinal ver-tebrae, allow for only partial movement. There are even some fixed joints, such as those in the skull, although maintaining range of motion is obviously not an issue here!

The freely moveable joints are generally ‘synovial’-type joints, where the two ends of the bones that meet are covered with ‘articular cartilage’ – a sort of ‘low friction’ coating. Although the two bones are in fairly close proximity, they don’t actually touch, being separated by a joint cavity, which is like a fluid- filled sac. The walls of this cavity are lined with synovial membrane, which secretes synovial fluid into the cavity to lubricate the movement be-tween the two cartilage surfaces. Meanwhile, the whole joint structure is stabilised by ligaments – tough fibrous tissues connecting and anchoring the two bones.

The joints between the vertebrae of the spine are slightly different in that the movement between any two adjacent vertebrae is quite restricted. However, the cumulative effect of several small intervertebral movements allows for a large degree of global movement of the spinal structure as a whole. An-other difference is that the main joints between the vertebral bodies are ‘cartilaginous’, containing an intervertebral disc. These discs are like soft pads, which allow relative movement between adjacent vertebrae and can accommodate the different cur-

vature requirements of the spine at different points along its length.

There are a large number of possible causes of joint pain and stiffness, and the diagnosis of a particular problem can be a very complex process – just ask any physiotherapist! In general terms, however, there are a number of well-recognised causal fac-tors.

1. Acute injuries come on suddenly and are usu-ally associated with some kind of trauma. Com-mon examples include:

• ligaments torn or damaged by unusual or excessive movement of the joint;

• impact injuries, where one of more of the joint structures is damaged by an external blow;

• protruding/prolapsed intervertebral disc, where unusual intervertebral forces lead to the deformation of the disc, allowing it to come into close proximity with nerves.

2. Chronic injuries usually come on quite gradu-ally, which tends to make them trickier to diag-nose and harder to overcome. Common exam-ples include:

• overuse injuries, where the long-term training volume exceeds the capacity of the joints involved to undergo adequate repair and recovery;

• muscle imbalance injuries, where the joint fails to operate through its correct range of movement because of unequal or unbalanced muscular forces acting on the joint, or (particularly in the case of the spine) inadequate stabilisation of the joint(s) by the deep postural muscles.

3. Degenerative conditions are associated with longer-term, less easily reversible functioning of the joints and are much more common in mature athletes. While previous acute or chronic injuries are known to increase the risk of long-term degeneration, simple ageing fac-tors also come into play. These conditions fre-quently include:

• arthritic-type wear and tear, where the articular cartilage becomes worn, leading to narrowed joint spaces, sometimes re-ferred to as osteoarthritis;

• rheumatoid arthritis, an inflammatory condition of the joints caused by an auto-immune reaction;

• low synovial fluid secretions, leading to reduced lubrication in the joint capsule.

Multi-eventer Simon Butler-White celebrated Australia Day on January 26 by winning the M45 division at the Queensland state pen-tathlon titles in Brisbane with a score of 2182 points, beating 2007 Australian decathlon champion Kevin Davis of Queensland into second place.

Sue Gore with her medal haul from the NSW State Relays Sue was desperate to have a run at the recent State Relays. Ryde not having enough masters age female athletes to form a team,she decided to join NSWMA a couple of days beforehand, knowing they had multiple teams entered..

Sue competes in the 40+ age group and knew this would be a good opportunity to get know the world of Masters Athletics and get a few races under her belt. This year the Australian Masters Championships would be held in her own State at the Blacktown Olympic Centre where she would like to master a few different events including the Pentathlon..

Sue haul of medals from the weekend was 2 Gold, 1 Silver, & 1 Bronze!!!

Track Surface: Full 10 lane straight track and 8 lane circular, synthetic surface, 7mm spikes. Synthetic run ups to jumps, Olympic cages for discus and hammer. Good warm up area. For early arrivals, spa, sauna in Leisure centre, swimming pool and local licensed club next door. A BARBECUE WILL BE CONDUCTED THROUGHOUT THE DAY.
