At a party at the home of Patti Connors and Tom Brode, “Ginny” told me that she had filed her final major race entry. Then on June 6th, 2015, Ginny participated in the 2015 National Duathlon Championships event in St. Paul, MN, her twentyfifth. That event qual- ified her to participate in the World Duathlon Championships in Spain in 2016. Ginny had already qualified for the 2015 World Duathlon Championships to be held in Adelaide, Aus- tralia in October, 2015. Ginny Poyner would love to make that trip to Adelaide, but prob- ably won’t due to the financial cost of the trip and the physical drain on a body that has already endured more than its share of injury and pain. She is still keeping her hopes up, because as she told me “ Miracles do happen!” Ginny didn’t begin her athletic quest until she was 40 years old. She had been an elementary school teacher for 20 years, and in those days women were not encouraged to pursue athletic endeavors. It’s been a great month with so many memorable moments! Starting with the June board meeting, we had our MTC Scholarship recipients attend and be rec-ognized. A celebratation followed with congratulations, cookie cake and hear-ing where the high school grads plan to go to college. A big thank you goes out to our scholarship committee for reviewing and rating all of the applications.

Next up Summer Beach Runs. I can-not believe how many people are coming out! We went through 600 ice pops the first week … and 700 in week two! A big thank you goes out to Imagine School for donating the ice pops and to all of our volunteers that make these runs happen.

We also had a great day on the water. MTC member and FLOW Paddle Tours owner, Kim Hull, set up an awesome fundraiser for the club. She donated her boards and kayaks for a fun day of pad-dling and picnicking. We played frisbee, bocce and hula hooped (well, I tried to hula hoop, our hula hoop superstar was Danny Kates!). Most everyone saw dol-phins and we even got to see a ski-a-rees practice. A big thank you goes out to Kim

Hull for her generous donation to the club and for setting up such a fun event.

And lastly, one more memorable moment … Bill’s Beer Run SOLD OUT on June 15th!!! More than 90% of the participants are MTC members. Thank you all for suppoting the club. Now that is awesome!

See ya at the beach,

Faces at the racesis deteriorating. Her brain can no longer communicate effec-tively with her extremities. She also deals with fibromyalgia. Ginny credits a team of doctors for enabling her to continue to train and participate, and appreciates that they understand what drives her athletic effort, not telling her to give it up. She staggers and stumbles and weaves her way along on the run (walk) or through a crowd at a party. You have to appreciate the careful gaze of her partner Gary Altrogge, and his guiding touch to help her head in the right direction. Once started, Ginny seems to manage pretty well. It is the start that seems tenuous. Ginny says that she could never have managed without Gary, and she knows she nearly caused him to have a heart attack as he waited for her to cross the finish line at her events, especially this last one in St. Paul, MN. Her body held on until she got one foot across the line. Then she went down in a heap! Gary knew what to expect, and told others there that this is common for her. Ginny must focus on each step to make her body keep moving forward. A distraction can put her on the ground because her mind can’t drive her extremities without the communica-tions link that we all rely upon to direct our movement.

The hereditary condition that Ginny deals with may have affected her by this point in her life regardless, but a serious accident in 2005 surely exacerbated the condition and the injuries sustained have made contin-ued participation in running and biking extremely difficult and painful. While riding her bike in the bike lane on Lockwood Ridge Road, Ginny was struck from behind by an automobile. Bike and Ginny went into the air. The bike landed and Ginny flew another 30 feet, before landing on the sidewalk. Her lumbar spine shattered into pieces. She suffered a broken clavicle, broken leg, and a fractured sternum. Metal rods and a cage were needed to stabilize the spine. The obliques and the psoas muscles had to be cut to insert the cage. She wore a “turtle vest” to support her healing spinal column. No one believed that this world class athlete would ever compete again at any level.

Ginny did compete again, and she also led spinning classes at fitness centers, coached other multi-sport athletes, and served as a race official. The bicycle was always Ginny’s strong suit. After the accident, it was a year before she could get back on a bike, but she worked hard to regain her cycling strength. Even when she found herself among the slower runners at the end of the

first running segment of the duathlon, she knew she would move ahead of many strong-er competitors once on her bike. When I was in the sport of duathlon, I have seen Ginny moving up through the line of bicyclists, knowing that she would lose many places during the second run segment. I have gone back out on the course to run in with Ginny on the final mile or so. It choked me up to see that struggling stride, her movements re-stricted by the rods aligning her lower spine and sacrum. I never heard her complain.

Now 71, Ginny has new health concerns. She has experienced a series of mini-strokes, had a serious arterial blockage that required

insertion of a stent. She wears a medic-alert bracelet that con-tains a chip which records her medications, family history, and other medical data.

Through sheer determination and will, Ginny did return to competition, and went on to show that “it ain’t over till I say it’s over”. Ginny is recognized at the World Duathlon Championships as the woman who has proven time and again, what a valuable thing it is to be able to press yourself to the limits, even if you are the last finisher. Her efforts will bring tears to the eyes of other world class athletes when she crosses the finish line in her final competitive athletic event. There will be cheers and applause and support, because they will know that Ginny will have to keep on working every step for the rest of her life to maintain her independence for as long as humanly possible.

coach tiPsA Sure Way to Get Faster

By Kim Sheffield

If you missed the first 2 articles I wrote these last 2 months, here are the key points:

- Training plans require base miles plus speed work

- “Strong first, then fast”. Build strength with base miles.

- Prepare your heart, joints and other muscles for speed. Without a solid base, injury is almost certain.

I provided recommendations for 2 run-ners’ weekly base miles…

- 5k runner/ 30min. race time: increase weekly miles gradually from 20 to 25….30+ miles

- ½ marathoner/ 2 hour race time: increase weekly miles gradually from 25…30… 40+ miles

As a 5k or ½ marathoner, if you have established these recom-mended base miles you are ready to enhance your weekly training with speed work. You have prepared your body to get faster.

This is important - A weekly regime should alternate, longer/slower runs with shorter / faster runs.

Longer / slower runs prepare your body for speed work; …they” strengthen your heart muscle, improve delivery of blood and oxy-gen to your muscles, build up your resistance to injury”, according to Jack Daniel’s book, Jack Daniel’s Running Formula.

Shorter/ faster runs expand your aerobic power, develop your running efficiency and strengthen your anaerobic power; they get you ready to race, and they make you aware of PACE!

Again, your weekly regime should alter-nate from longer slower/ runs and shorter/ faster runs.

Examples of longer/slower workouts:- Long run day 1 x / week- Recovery days 2x week Longer runs are great with a buddy

because you can maintain a conversation throughout. IF you are too breathless to talk, slow down.

Examples of shorter / faster workouts:- Intervals on the track: eg: 12x 400m

with jog/walk recover between each 400m. (400m is 1 lap around a track or ¼ of a mile).

- 800m repeats at Payne Park; with recovery between each 800m. (800m is ½ mile and the length of Payne Park’s cinder ‘track’)

- Mile repeats on the road (3x 1 mile with jog/walk recovery between each mile)

- 10 x 10 second hill sprints up the Ringling Bridge; jog or walk back to the start

- 15-30 min. of steady running at your 10k race pace (too breathless to talk)

These types of workouts should be sprinkled in your weekly training regime to create variety and keep things interesting.

Let’s look at a weekly plan for each example runner:5k Runner /30min (9:40min/mile pace) ½ marathoner /2hr (9:10min/mile pace)Monday EZ day 4-5 miles@ 12:30/mile EZ day 5-7miles @ 10:30/mile

Tuesday 6x400m@ 2:22/400m 4 x 800m @ 4:10/800m

Wednesday EZ 3-5 miles @ 12:30/mile EZ 6 miles@ 10:30/mile

Thursday 2x1600m @ 10:00/mile; 15-20 minutes steady running @ 8:45/mile 1 min.recovery inb/n each 1600m

Friday Off or cross train (swim, yoga, cycle) Off or cross train (swim, yoga, cycle)

Saturday 10x200m @ 67sec per 200m 4x 5minutes @ hard running; 2min. 200m recovery jog b/n each repeat recovery b/n each 5min. bout

Sunday LR 8 miles @ EZ pace (12:30 per mile) LR 10 miles @ EZ pace (10:30 per mile)

Total miles Long: 19 Total miles Long: 23

Total miles speed: 5 (speedwork) Total miles speed: 7 (speedwork)

Total weekly miles: approx. 30 miles Total weekly miles: approx. 40 (with warm up / cool down in total miles) (with warm up/ cool down in total miles)

You can also see from the training workouts, how the paces differ during the week with EACH Runner! They are not running the same pace the entire week. Some days are hard, some easy, some long, some short, some really short….

These paces, training intensities, and even workouts can be found in Jack Daniel’s Running Formula. A fantastic book to guide you as a runner (or a coach!), to train at the correct pace and distance!!!

Notice that all distances are assigned a specific PACE throughout the week. If you want to run faster, you’ll need to understand pace. Anchor your training to your recent race pace. Jack Daniel’s Running Formula book provides explanations and formulas for pace based training.

Speed work trains your body to acclimate to faster paces. Your body gets stronger, your endur-ance and stamina expands. There’s some art and science behind all this….but the “proof will be in the pudding,” if you stick with it.

If your recent 5k was a 30min; we want your body to be equally comfortable at 28 min. or 27 min.

If your recent ½ marathon was 2 hours, we want your body to be equally comfortable at 1 hr 55min. or 1 hr 50min.

In a nutshell – here is our objective:1) Maintain base miles to keep your body strong so it can handle stress from speed work2) Add speed work gradually and incrementally 3) Base your speed work training pace off of your most recent race paceShave off 2-3 minutes each race…. Guess what? You are faster! A lot faster. Your training partners will have a hard time seeing you

cross the finish line… you will be ‘out of sight’!

the hot sPot - What’s hOt fOr runners

By Nancy Flanagan

CEP calls themselves the “intelligent sportswear” company. They have many fine products with medical grade compression built into them to allow runners to keep running while dealing with minor discomfort. These are a few of the newer items that are now available locally to help you deal with some specific foot and ankle issues.

let’s start with the feet. These new Dynamic+ no Show Socks are exceptionally nice. The look and feel of them is terrific and they are nearly invisible due to the low cut. These socks have targeted compres-sion in them to provide increased support for feet that need that extra boost. There is a section of functional padding for maximum comfort and the additional properties of antibacterial, and odor-reducing make them perfect for summer running. These socks are targeted at runners and triathletes for all endurance and team sports. They come in several colors and are made of 89% polyamide and 11% spandex. You need to try them on to see that they feel fantastic on the feet! $18.50 retail.

The RXortho+ Achilles brace for men and women is a great new piece from CEP. It is comfortable to wear due to its anatomical fit. The instep is soft and the whole piece is highly elastic, breathable and moisture-wicking. This brace massages and protects the tendon with anatomically shaped butterfly silicone inlay and has 20-30 mmHg medi compression. This item provides support for the treatment of injury and discomfort in the Achilles tendon, provides improved blood circulation, and muscle and joint stabilization. The target group for this brace is any mild Achilles injury. Available in black in a range of sizes. $75.00 retail

The RXortho+ Ankle brace for men and women is built to wear if you have any mild ankle injury. It reduces swelling by providing com-pression and is also highly eleastic, breathable and moisture-wicking. This brace provides support for the treatment of mild ankle injuries, can provide some preventative function, improved blood circulation, and also muscle and joint stabilization. Available in black in a range of sizes. $70.00 retail.
